The Journey to 4F Workouts
This system is born out of failure, injury, frustration, and pain. But it is also a story of redemption and the pursuit of FORTITUDE.
After decades of engaging in martial arts, wrestling, strength training, and tactical exercises, my body began to feel the wear and tear. Old injuries that had been ignored came back to haunt me—muscle imbalances, inflammation, and chronic pain became part of my daily life.
Determined to heal myself, I turned to breathwork, yoga, extended warm-ups, cooldowns, and increased hydration. While these efforts helped, they weren’t enough. The breaking point came when I discovered that I had three hernias. Surgery was inevitable, and the recovery was longer than expected. Starting from scratch was my only option.
This setback led me to create a holistic fitness system—one that integrates bodyweight exercises, stretching, breathwork, and static poses to build a stronger, healthier body without risking injury. It’s a system I wish I had earlier in life.
And now, I present the results of this journey: the 4F Workouts—the simplest, most effective, and holistic way to use your body’s natural potential without equipment.

Four Key Components
Static & Dynamic Stretching (Warm-Up):
Prepares muscles, tendons, and joints.
Prevents injury and increases mobility.
Bodyweight Exercises:

Static Poses:
Adapted from yoga without religious or spiritual components.

Yoga or Not?
Why This Is (and Isn't) Yoga
Many of the static poses in 4F Workouts are similar to yoga, but there are key distinctions:
No Spiritual Component: Traditional yoga practices are rooted in Hindu religious principles. This system focuses solely on physical health and mental clarity.
Natural Human Movements: Unlike extreme yoga poses, this program prioritizes natural body movements such as squatting, bending, pushing, pulling, and twisting. The goal is to enhance your natural range of motion and strength without forcing contortions.
Freedom in Poses: Instead of adhering to rigid poses, you modify the exercises to suit your body’s capacity. Stretch and stabilize at your own pace.
How the 4F System Works
1st Element: Static & Dynamic Stretching (Warm-Up)
A proper warm-up is essential. Dynamic stretching increases blood circulation, warms up muscles and tendons, and improves mobility. Stretching cold muscles can lead to injury, so always start with this step.
2nd Element: Bodyweight Exercises
The human body is the only equipment you need. These exercises build strength, endurance, and stability while enhancing the mind-muscle connection. Movements like push-ups, squats, and mountain climbers form the foundation of this element.
3rd Element: Static Poses
These poses resemble yoga but are designed for stability and strength. Poses such as Downward Dog, Upward-Facing Dog, and Child’s Pose improve balance and flexibility without any religious or spiritual undertones.
4th Element: Breathwork
Breathwork is often overlooked in fitness programs, but it is essential for cardiovascular health and mental clarity. Techniques like diaphragmatic breathing and box breathing help calm the nervous system and improve respiratory efficiency.

Day 1 AM Workout
Warm-Up:
Dynamic stretches to prepare your body.
Bodyweight Workout:
Judo Push-Ups (10 reps)
Sumo Squats (10 reps)
Mountain Climbers (10 reps)
Glute Bridge (10 reps)
Static Poses:
Downward Dog (1 minute)
Upward-Facing Dog (1 minute)
Child’s Pose (1 minute)
Lying Spinal Twist (20 seconds each side)
Breathwork:
Diaphragmatic Belly Breathing (4 minutes)
Day 1 PM Workout
Warm-Up:
Dynamic stretches.
Bodyweight/Static Pose Flow:
Downward Dog (10-count) into 5 Judo Push-Ups, followed by Upward-Facing Dog (10-count)
10 Mountain Climbers, Pigeon Pose (Right for 10-count), 10 Mountain Climbers, Pigeon Pose (Left for 10-count), Plank (10-count)
Breathwork:
4-7-8 Breathing (4 minutes)
